What is heat acclimation, and how long does it take?
Repeated heat exposure that expands plasma volume, brings sweating on earlier, and lowers core temperature at a given effort. Adaptations begin after 4–5 sessions and plateau around 10–14.
Heat acclimation is a set of coordinated adaptations to repeated thermal stress. Plasma volume expands by roughly 5–12%, sweating starts at a lower core temperature and produces more dilute sweat, skin blood flow increases, and heart rate at a given workload falls. Together these let you work harder before heat becomes limiting.
The time course is well characterised. The first adaptations — mostly plasma volume expansion — appear after four or five exposures. The full picture takes 10–14 sessions over two to three weeks. Decay is faster than acquisition: a substantial part is lost within two to three weeks of stopping, so timing it into the final weeks before a hot race matters.
The plasma volume expansion is the part that interests runners racing in cool conditions, because a larger blood volume means higher stroke volume, which means lower heart rate and less cardiac drift at any temperature. The performance literature reports gains in the region of 2–7%, though the individual response is wide and the studies are small.
Passive heat — sauna after training — produces much of the effect without the training cost, which is why it has become popular. Active heat training produces a stronger stimulus but interferes with the quality of the session it is attached to.
