What is the ideal running cadence?
There is no universal number. Most runners already sit within about 3% of their own optimum, and 180 steps per minute is a widely repeated figure with a weak basis.
The 180 steps-per-minute figure comes from Jack Daniels' observation of distance runners at the 1984 Olympics — elite athletes, racing, at speeds far above what most runners train at. It was a description of that population under those conditions, not a target for everyone.
What the research on self-selected cadence consistently finds is that runners self-optimise. Most people are within roughly 3% of their own metabolically optimal stride frequency, and deliberately moving away from it in either direction increases oxygen cost. Cadence also rises naturally with speed, so a single target number ignores the largest source of variation.
That does not make cadence useless. The genuinely useful signal is overstriding — landing with the foot well ahead of the centre of mass, which increases braking forces and ground contact time. Overstriding often coincides with low cadence, which is why raising cadence sometimes helps: it is fixing the overstride, not the number.
So the sensible framing is to treat cadence as a diagnostic rather than a target. If yours is unusually low for your speed and you have contact-time or impact problems, a modest increase of 5% or so is worth trying. Chasing 180 for its own sake is not.

Not as a goal in itself. Cadence varies with speed, leg length and individual mechanics, and most runners are already close to their own optimum. If your cadence is unusually low and you are overstriding, a small increase can help — the number 180 is not what makes it work.
Does higher cadence prevent injury?
Increasing cadence reduces peak impact loading and knee joint forces, which can help with some overuse problems. It also increases the number of loading cycles, so it redistributes stress rather than removing it. Useful as a targeted intervention, not as blanket advice.
